You need proper shoes . The correct shoes can help significantly with both
training , racing and prevention of injury .. You should go to a shoe store
which specialises in Running shoes. Remember when buying shoes always take you
old ones along so they can be examined for signs of supination or pronation.

To prevent injury you have to make sure the intensity of running is
proportional to the strength developed in the leg muscles. Intensity/distance
must be gradual , and coincide with muscular toning exercizes . Knee problems
are most common injury from running primarily caused by muscle imbalance.
Treatment RICE(Rest, Ice, Compress, Elevate) 10 minutes after running .
Prevention exercizes : strengthen quadricep (muscles in front of upper leg),
flexibility of opposing muscles (hamstring, calf), arch supports.

Potential causes for injury :

Running surface (cement or concrete harder than asphalt harder than grass
harder than sand)
Running too fast .
Running on hills (especially downhill)
Running shoes (proper ones AND change after 800km - since they lose their
support capability during use . )
Running too much
Sudden increase in distance
